Most lifters are quad-dominant and have underdeveloped hamstrings and glutes. This creates imbalances that lead to injuries and limit your squat and deadlift potential. This program fixes it with dedicated posterior chain work three times per week.

- •Wednesday: Full Body (posterior emphasis)
- •Friday: Hamstring Volume Day
Monday: Heavy Hinge Day
- •Conventional Deadlift: 4x5 (2-3min rest)
- •Barbell Good Morning: 3x8 (90s rest)
- •Glute-Ham Raise or Nordic Curl: 3x6 (90s rest)
- •Barbell Hip Thrust: 3x8 (90s rest)
Wednesday: Full Body (Posterior Emphasis)
- •Romanian Deadlift: 4x8 (90s rest)
- •Barbell Back Squat: 3x8 (2min rest)
- •Dumbbell Bench Press: 3x10 (60s rest)
- •Pull-Ups: 3x8 (60s rest)
- •Single-Leg Glute Bridge: 3x12 per side (45s rest)
Friday: Hamstring Volume Day
- •Stiff-Leg Deadlift: 4x10 (90s rest)
- •Leg Curl: 4x12 (60s rest)
- •Cable Pull-Through: 3x15 (45s rest)
- •Reverse Hyperextension (or Back Extension): 3x15 (45s rest)
- •Banded Good Morning: 3x20 (30s rest)
